Macronutrient Calculator
Calculate daily calories and macronutrient splits (protein, carbohydrates, fat) for your fitness goals.
General nutritional guidance only. Not intended for diagnosis or treatment.
Use the calculated protein and fat targets as base guidelines. Adjust relative ratios based on recovery demands, athletic training intensity, and satiety preferences.
Assumes balanced daily macronutrient ranges (e.g. 40% Carbohydrates, 30% Protein, 30% Fat) aligned with NASEM/IOM Acceptable Macronutrient Distribution Ranges.
Calculations provide estimation boundaries. Individual metabolic rates and daily hydration requirements vary dynamically based on health status, medication, and climate.
Based on your estimated TDEE of 2,693 calories, your target calorie budget for goal "LOSE" is 2,193 kcal/day. Using the "Balanced" diet protocol, your macro splits are set to: Protein 30% (164g), Fats 30% (73g), and Carbohydrates 40% (219g).
How to Use the Macronutrient Calculator
Achieve your fitness goals with our free macro calculator. Estimate your daily target calories and the optimal split between protein, carbohydrates, and fat (macronutrients) based on your gender, age, height, weight, activity level, and weight goals.
- Gender: Bounded parameter in the mathematical model.
- Weight (lbs): Bounded parameter in the mathematical model.
- Goal: Bounded parameter in the mathematical model.
- Height (Inches): Bounded parameter in the mathematical model.

Read Full Guide →What are macronutrients?
Macronutrients, or macros, are the three primary nutrients your body needs in large quantities to produce energy: protein (4 calories/gram), carbohydrates (4 calories/gram), and fat (9 calories/gram).
How is the macro split calculated?
The calculator first estimates your Total Daily Energy Expenditure (TDEE). Based on your goal, it adjusts your calorie budget. It then allocates protein (typically 1.0g per lb of body weight), fats (about 25% of total calories), and fills the remaining budget with carbohydrates.
Should I modify my macros for muscle building?
Yes. For muscle building, a mild calorie surplus (10-15%) combined with high protein intake (0.8 - 1.0g per lb of body weight) and sufficient carbohydrates is generally recommended to fuel workouts and support muscle recovery.
